George, this is a very interesting Week 5 opener, particularly because you came back after two days away and immediately produced your fastest controlled-speed work of Phase 2.
But the important part isn't the 2:49.9.

It's how you got there.

There is one data point here that deserves a little caution: 71 W is a surprisingly large jump from your previous 60 W at virtually the same pace, so I wouldn't build a major conclusion around the watt figure alone. The pace, HR, stroke rate and RPE are the more internally consistent story.
And that story is excellent.

🟣 PRIMARY: METABOLIC + NEUROLOGICAL
This is a genuine 🟣 hybrid session.
We're simultaneously looking at:

🟢 Can the aerobic system support the faster pace economically?

and

🔵 Can the nervous system reproduce that pace without becoming frantic?

The answer to both appears to be yes.

🔵 Neurological — This Is the Big Win

That's an intriguing progression:

Faster → lower average HR → same RPE.

That is exactly what our Quiet Economy week was intended to investigate.

Again, I wouldn't claim that this single session proves a large physiological change. But across three consecutive controlled-speed sessions, the direction is certainly encouraging.

Your Two Days Away Matter
You specifically noted:
“Patience and regaining focus after 2 days away.”
I think that is an excellent observation.
You had a short interruption in the normal rhythm of the programme.

Yet you didn't return by trying to compensate.

You simply regained focus.

And the result was:

That's exactly how I'd want you to return after a short break.

No catch-up.

No proving anything.

Just resume the process.

There's Another Subtle Detail
Your HR during the intervals was:

There is a little variability here, particularly that 104 reading on interval six.

I wouldn't overinterpret that single value.

The broader picture is that HR rises gradually through the set and then remains controlled.

More importantly, you didn't respond to the rising HR by increasing stroke rate.

You stayed at:

22–23 SPM.

That's important.

🔵 The Stroke Rate Story
Your target was essentially 22–23.
And that's exactly where you stayed.

You didn't need to go to 24–25 SPM to achieve the faster pace.

That's a very useful neurological observation.

It suggests the improvement from ~2:51 toward ~2:50 is being achieved through slightly more effective force application, rather than simply spinning the recovery faster.

That's the type of gain we want.

This is becoming clearer across Phase 2.

Today's result is excellent.
But we don't immediately move the target to 2:48.

That would completely miss the lesson.

You have just demonstrated that approximately 2:50 can be performed repeatedly at:

and:

controlled HR.

So our next objective is to make 2:50 familiar, not immediately make it faster.

The Really Interesting Week 5 Starting Point
George, this is actually a lovely way to resume after your two days away.
You didn't come back rusty.

You came back quiet.

And that distinction matters.

The two days away may even have provided a useful little recovery window, although we shouldn't claim causation from one session.

But look at what the body gave us:

2:49.9 repeated almost perfectly, at RPE 2–3, with average HR 102.
That's not a reason to push harder.
It's a reason to smile, record the gain, and leave it alone.

🟣 Today's lesson:
The engine didn't need more noise to produce more speed.
It simply produced it.
