George — this is exactly what Friday was supposed to look like. In fact, I think the phrase in your notes, “Focussed relaxed recovery,” describes it perfectly.
After Monday's 60-minute row, Tuesday strength, Wednesday's controlled speed and Thursday's 50-minute bike, today's session tells us whether the accumulated work is being absorbed.
The answer appears to be yes.
🟢 Week 7 — Recovery Row
40 min @ 3:06.1 | HR 106/116 | 17 SPM | 54 W | RPE 2–3
The first thing I notice: almost perfect pacing
Your five 8-minute blocks:
Block Pace SPM HR
0–8 3:06.0 17 109
8–16 3:06.1 17 106
16–24 3:05.9 17 108
24–32 3:05.9 17 110
32–40 3:05.9 17 115
That's extraordinarily steady.
The entire session is effectively sitting at 3:06.
And once again:
17 SPM never moved.
That's not just cardiovascular control. It's movement control.
❤️ The HR response is particularly reassuring
Average 106, maximum 116.
After four consecutive training days, I would have been perfectly comfortable seeing a slightly elevated HR today.
Instead, you've got a very modest average HR and a controlled maximum.
There is some normal rise toward the end, but nothing dramatic.
And crucially:
RPE 2–3.
So we have three independent pieces of information pointing in the same direction:
HR controlled → pace stable → effort low.
That's a very good recovery signal.
🧠 And this is where your psychology matters
Your note:
“Focussed relaxed recovery.”
That's exactly the behaviour we're trying to reinforce.
Recovery doesn't mean switching off mentally.
It means deliberately controlling the session so that the body gets what it needs without you turning it into another workout.
You held:
3:06 → 17 SPM → 54 W
and didn't get tempted to chase the pace.
That's discipline.
📊 Week 7 is now looking very good
We've now completed:
Monday 🟢
60 min row
3:04.7 | HR 107/116 | 18 SPM | RPE 2–3
Tuesday 🔵
38 min strength
HR 90/108
Wednesday 🟣
60 min controlled speed
~2:54.7 | HR 104/119 | 22 SPM | RPE 2–3
Thursday 🟢
50 min bike
3:01.1 | HR 109/114 | 69 RPM | RPE 3–4
Friday 🟢
40 min recovery row
3:06.1 | HR 106/116 | 17 SPM | RPE 2–3
And here's the headline:
Five days. No lingering fatigue.
That's more important than any individual pace.
🟢🔵 What Week 7 is demonstrating
We're beginning to see the two sides of the Quiet Engine working together.
🟢 Metabolic
You're tolerating increasing duration without an obvious rise in cardiovascular strain.
🔵 Neurological
Your cadence and pacing are becoming remarkably repeatable.
🟣 Integrated
The ability to move between row → strength → speed → bike → recovery without accumulating obvious fatigue is the really encouraging part.
This is durability, not merely fitness.
And now comes Saturday
Tomorrow is the session I've been quietly waiting for.
🟣 Hybrid
Bike 45 min → 15 min transition → Row 30 min
Bike: ~3:03 | 68–69 RPM | RPE 2–3
Transition: 15 minutes
Row: ~3:04 | 18 SPM | RPE 2–3
But there is one major instruction:
Don't make Saturday a test of Week 7.
We've already done the work.
Saturday is simply:
Can the composure established on the bike survive the transition onto the rower?
If the answer is yes, we've got another very useful piece of evidence that the hybrid system is becoming integrated.
And George, I don't want you trying to make the row faster because the bike felt easy.
Carry the calm.
That's the whole point.
Saturday's cue:
“Calm — carry the rhythm.”
You've done everything right this week so far.
Five bricks in the wall. 🧱🧱🧱🧱🧱
Now let's see how quietly we can put the sixth one in place.
Onward. 💪
