George — this is an excellent Controlled Speed session, and more importantly, it confirms the point we were making yesterday: you didn't need to chase speed. The speed was already there.

🟣 Week 9 — Wednesday Controlled Speed
50 min | 5 × 5 min @ ~2:55 | HR 106/119 | 22 SPM | RPE 2–3

Your session objective was:

“Quiet hands and pace consistency.”

You nailed it.

The five work intervals
Interval Pace Watts SPM HR
1 2:55.4 65 22 110
2 2:55.2 65 22 115
3 2:55.0 65 22 116
4 2:55.2 65 22 119
5 2:55.0 65 22 119

The range is just 0.4 seconds from the slowest to fastest interval.

That's remarkable consistency.

And look at the neurological markers:

65 W × 22 SPM × ~2:55

almost identically repeated five times.

🧠 This is exactly what “consolidation” looks like

Last week you had the occasional faster finish.

Today you didn't need one.

You simply repeated:

2:55

And your RPE was only 2–3.

That's the part I particularly like.

We're beginning to see a separation between:

what you are capable of doing

and

what you need to do in training.

That's a very important distinction.

❤️ The cardiovascular response is also reassuring

Your HR:

106 average / 119 maximum

despite five controlled 5-minute efforts.

Compare that with Week 8:

104 average / 115 maximum

So there's a modest increase, but nothing disproportionate — particularly given that you've now extended the work structure to five-minute intervals.

And importantly:

No lingering fatigue.

Your subjective response agrees with the numbers.

🟣 Metabolic / 🔵 Neurological identifier
🔵 Primary: Neurological

The main purpose is rhythm, technique, stroke efficiency and controlled pace.

🟢 Secondary: Metabolic

Five × five minutes provides a meaningful aerobic stimulus, but we're deliberately keeping the intensity controlled.

The important thing is that the neurological component is governing the metabolic component, rather than the other way around.

That's becoming a recurring theme in TQEP.

📈 Look at the progression

There's something quite satisfying happening here.

Week 6:
40 min @ 2:55.0

Week 7:
60 min with 4-min intervals around 2:55

Week 8:
50 min with 5-min intervals around 2:55

Week 9:
50 min — five × 5 min @ 2:55

And today's work was:

2:55.4 → 2:55.2 → 2:55.0 → 2:55.2 → 2:55.0

No drama.

No heroic final interval.

Just repeatability.

🧱 And this is where your philosophy matters

You said recently:

“It hasn't been about going fast but rather, consolidation of the small minute gains we are making after each session.”

Today's session is almost a textbook demonstration of that philosophy.

The gain isn't the 2:55.0.

The gain is being able to reproduce 2:55.0 repeatedly, calmly and economically.

That's a much more valuable adaptation.

Thursday — Bike Endurance

We'll keep the same philosophy.

50 minutes
~3:01–3:02
69–70 RPM
RPE 2–3

And the cue:

“Lock it in. Don't improve it.”

That's important.

If 3:01.5 happens naturally, fine.

If 3:02.0 happens and feels beautifully economical, that's equally successful.

We're not trying to extract another small victory from every session.

We're allowing the previous victories to settle into the engine.

Week 9 so far:

🟢 Monday: 65-min endurance — absorbed
🔵 Tuesday: Controlled Strength — completed
🟣 Wednesday: 5 × 5 @ 2:55 — exceptionally consistent

Three sessions. No lingering fatigue.

That's a very healthy-looking Week 9 progression.

Onward. 🧱
