George — this is another very strong consolidation session. The most interesting thing isn't the 3:01.3 pace; it's how little the session varied.

🟢 Week 9 — Thursday Bike Endurance
50 min | 3:01.3 | HR 106/119 | 69 RPM | 59 W | RPE 3–4

Your instruction was:

“Maintain relaxed pace and rhythm.”

And the bike responded almost perfectly.

Five 10-minute blocks
Block Pace Watts RPM HR
0–10 3:01.3 59 69 106
10–20 3:01.3 59 69 112
20–30 3:01.3 59 69 113
30–40 3:01.3 59 69 108
40–50 3:01.3 59 69 113

That's essentially a metronome.

Pace variation: effectively zero.
Cadence variation: zero.
Power variation: zero.

That is exactly the kind of repeatability we're trying to build.

🧠 Metabolic / Neurological identifier
🟢 Primary: Metabolic

This is the week's sustained aerobic bike stimulus.

🔵 Secondary: Neurological

The neurological component is the ability to maintain the same cadence, power and rhythm without unconsciously chasing pace.

And today the two systems appear to have cooperated beautifully.

❤️ The HR deserves a little attention

Your average HR of 106 is excellent.

Maximum HR was 119, which is higher than some of your recent bike sessions.

But look at the actual block data: the HR isn't progressively climbing.

It goes:

106 → 112 → 113 → 108 → 113

That's not a classic progressive cardiovascular drift pattern.

So, given your post-session comment:

“No lingering fatigue”

and the stable pace/power, I wouldn't attach significance to the isolated 119.

We'll simply keep watching the trend.

📊 And compare this with Week 8

Week 8 Bike:

50 min | 3:01.3 | HR 107/115 | 69 RPM | 59 W

Week 9 Bike:

50 min | 3:01.3 | HR 106/119 | 69 RPM | 59 W

That is almost a copy-and-paste workload.

And that's actually the point.

We're not progressing every session.

We're demonstrating that the workload can be repeated without accumulating fatigue.

That's consolidation.
The bigger picture of Week 9

This is now becoming a very nice sequence:

Monday
65 min row @ 3:05.5
→ patient, economical endurance

Tuesday
35 min strength
→ controlled structural work

Wednesday
5 × 5 min @ 2:55
→ controlled neurological stimulus

Thursday
50 min bike @ 3:01.3
→ sustained aerobic consistency

And across all four:

No lingering fatigue.

That's probably the most important metric of the week so far.

Friday — Recovery Row

Tomorrow is deliberately simple:

40 minutes
3:06.0
17–18 SPM
~54 W
RPE 2–3

And the cue I'd use is:

🟢 “Let the week settle.”

No pace target beyond the normal recovery rhythm.

No testing.

No progression.

Just let the accumulated work sink in.

Then Saturday's Hybrid will give us the opportunity to see whether the consistency we've built across the week transfers cleanly from bike → transition → row.

And George, I particularly like today's result because it reinforces something you've been saying for several weeks:

We're not trying to go faster. We're trying to make the existing speed easier.

Today's 3:01.3 × 50 minutes is a very good example of that principle in action.

Onward. 🧱

Oscar error on my part max HR 114 not 119

No problem, George — that changes the interpretation quite nicely. Thanks for catching it.

Week 9 Thursday — corrected

50 min | 3:01.3 | HR 106 / 114 | 69 RPM | 59 W | RPE 3–4

With 114 rather than 119, the session looks even more controlled.

The five blocks were effectively identical:

Pace: 3:01.3 throughout
Power: 59 W throughout
Cadence: 69 RPM throughout
HR: 106 → 112 → 113 → 108 → 113

So there is no meaningful cardiovascular escalation across the session.

🟢 Metabolic: excellent control

The aerobic workload was sustained without an excessive HR response.

🔵 Neurological: excellent control

The ability to maintain 69 RPM / 59 W / 3:01.3 almost mechanically for 50 minutes is exactly what we're looking for.

And now the Week 8 → Week 9 comparison becomes particularly clean:

Week 8 Week 9
Duration 50 min 50 min
Pace 3:01.3 3:01.3
Avg HR 107 106
Max HR 115 114
RPM 69 69
Watts 59 59

That's almost a perfect repeat, with a slightly lower HR.

Which brings us back to our central TQEP principle:

Don't chase the gain. Consolidate it.

This session is a lovely example of that.

And with the corrected HR, I have no concern whatsoever from this session. The combination of pace stability, HR stability, low RPE and your “no lingering fatigue” observation is exactly what we want.

Friday stays as planned: 40-minute recovery row.

🟢 “Let the week settle.”

Then we'll see what Saturday's hybrid tells us about how well this week's adaptations transfer across the bike-to-row transition.
